1Cat-Cow
10 reps
  • Start on your hands and knees, with your hands under your shoulders, and knees under your hips.
  • Allow your stomach to slowly drop down.
  • Hold this position.
  • Next, arch your back up by tucking your head and tailbone in, and pulling your belly button in towards your spine.
  • Hold this position and repeat.
2Lumbar Flexion – Childs Pose
3 reps
15 seconds
  • Come into 4 point kneeling on a soft surface.
  • Widen the knees to the width of the mat or as comfortable.
  • Gently pushing through the palms, send the buttocks towards the heels and allow the arms to rest on the mat.
  • Breathe deeply into the belly and relax the shoulders, neck and jaw.
  • Sustain as advised by your Physiotherapist.
3Lumbar Flexion Mobility
  • Stand in front of a bench and place your hands on top of it to help lightly support your weight.
  • Keeping your hands on the bench, walk slowly backwards within a comfortable range and return.
  • Your centre of mass should remain over your feet.
  • You should feel a gentle stretch near the base of your spine.
  • Complete this exercise as prescribed by your physiotherapist.
4Deadbug
3 sets
Three times / week
  • Lie on your back with knees bent up.
  • Slowly one leg at a time bring your legs into tabletop position.
  • Extend both arms to the ceiling directly in front of your chest.
  • Extend opposite arm and opposite leg away from your trunk breathing out as you do.
  • Bring the arm and leg back to the start point while breathing in.
  • Repeat on the opposite side or as prescribed by your Physiotherapist.
5Clams – Level 1
10 reps
Once / day
  • Lie on your side with the knees tucked.
  • The ankles are in-line with the buttocks.
  • Stack the pelvis as if there is a wall behind you.
  • Maintaining this position, slowly lift and lower the top leg.
  • To intensify this movement your therapist may recommend adding a theraband above the knees.
6Hip Abduction
Three times / week
  • Position yourself in side lying with the target side uppermost.
  • You can perform this lying down completely, or as shown in the video with the bottom elbow bent to 90 degrees directly underneath the shoulder.
  • Extend the top leg so the knee is straight.
  • Take the heel to the back of the mat.
  • Maintain a stacked position in the pelvis, ensuring the hip doesn’t roll out with the leg.
  • Repeat as per Physiotherapists instructions.

7Squat
8kg
Three times / week
  • Standing with your feet hip distance apart.
  • Have both feet facing forward.
  • Think about leading the movement from your sit bones.
  • Gently bend your knees and then swing your sit bones behind you.
  • Let your trunk lean forward while trying to keep your spine aligned.
  • Keep the back of your neck nice and long with your chin tucked in.
  • Go to the depth that feels comfortable for you but not below 90 degrees – you should feel tightness at the back of the thigh.
  • Press through your feet in the ground and come back up into standing position reversing the movement.
